Omega-3 for Vegetarians in India: The Real Options
If you do not eat fish, omega-3 is the nutrient most likely to be quietly missing from your diet. Here is the realistic picture for an Indian vegetarian kitchen โ including what plant sources can and cannot do.
The thing you have to understand first
"Omega-3" covers three different fatty acids, and only one of them comes from plants.
Type Plant sources Notes
ALA Walnuts, flaxseed, chia, mustard oil Essential โ the body cannot make it. Widely available from plants.
EPA Algae Converted from ALA at roughly 5โ10%.
DHA Algae Converted from ALA at under 1%. Algal oil supplies it directly.
So a vegetarian eating plenty of walnuts and flax is well covered on ALA and only partially covered on EPA and DHA. Anyone claiming a plant food replaces fish oil outright is overstating it, and it is worth being suspicious of a brand that does.
The practical answer for most vegetarians is: get ALA reliably from food, and if you specifically want pre-formed DHA, take algal oil. It is vegetarian, it is made from the same algae the fish get theirs from, and it is widely available in India now.
ALA sources, ranked
Food ALA per 28 g Practical notes
Flaxseed, ground ~6.3 g Highest per gram. Must be ground; oxidises fast, keep refrigerated.
Chia seeds ~5.0 g Needs soaking. Keeps better than flax.
Walnuts 2.5 g Highest of any nut by a wide margin. Eat as-is.
Mustard oil Meaningful Already in many Indian kitchens.
Pecans 0.3 g The next nut after walnuts, and far behind.
Almonds, cashews, peanuts Trace Good foods. Not omega-3 foods.
Flax beats walnuts per gram and we are not going to pretend otherwise. The reason walnuts matter anyway is covered below.
The omega-6 problem nobody mentions
The more useful issue in an Indian diet is not just how much omega-3 you get, but how much omega-6 sits alongside it. Refined sunflower, soybean and groundnut oil are all heavily omega-6, and they are the default cooking oils in most Indian households.
Omega-6 is not harmful. But the ratio in a typical modern diet has drifted a long way from where it sits in traditional cuisines, and the realistic fix is adding omega-3 rather than trying to eliminate the oils you cook with. Mustard oil is the useful exception among Indian oils โ it carries meaningful ALA, which is one reason it holds up better than its reputation suggests.
Why format matters more than the ranking
Flaxseed wins on paper and loses in practice, for a boring reason: whole flax passes through largely undigested, so it has to be ground, and ground flax oxidises within weeks unless refrigerated. Chia needs soaking or it clumps. Both are ingredients you have to remember.
This is the honest case for walnut butter. It is not that it is the richest plant source โ it is not. It is that it is a food people eat because they want to, daily, without any preparation. A nutrient you consume every morning beats a better one you use twice and forget in a cupboard.
Two tablespoons โ about 28 g โ of our 75% Walnut Butter supplies roughly 1.9 g of ALA. The Unsweetened jar, at 85% walnut, supplies about 2.1 g. More on the numbers in plant-based omega-3 and walnuts.
A realistic daily approach
A tablespoon or two of walnut butter, or a handful of walnuts
Ground flaxseed in dahi or atta if you will genuinely keep it up โ refrigerate it
Mustard oil for some of your cooking
Algal oil if you specifically want DHA, discussed with a doctor if you take other medication
None of that is complicated, and the first item is the one most likely to survive a busy week. What walnut butter offers beyond ALA is covered in walnut butter benefits.
Allergen note: our walnut butters contain 10โ13% roasted peanut and are not suitable for anyone with a peanut allergy.
Common questions
What is the best omega-3 source for vegetarians in India?
For ALA: walnuts, ground flaxseed, chia and mustard oil. For pre-formed EPA and DHA: algal oil, which is vegetarian and derived from the same algae fish obtain theirs from.
Can vegetarians get enough omega-3 without supplements?
ALA, yes โ comfortably, from walnuts, flax, chia and mustard oil. EPA and DHA are harder, because conversion from ALA is limited. Algal oil covers that gap if you want it covered.
Is flaxseed better than walnuts?
Per gram, yes. In practice, whichever you eat consistently โ flax has to be ground and refrigerated, which is where most people stop.
How much ALA do I need per day?
Commonly cited adequate intakes sit around 1.1 g a day for women and 1.6 g for men, though guidance varies by country. Two tablespoons of a 75% walnut butter is roughly 1.9 g.
Does mustard oil have omega-3?
Yes, meaningfully โ which makes it a useful part of the picture in kitchens that already use it.
Is algal oil as good as fish oil?
It supplies the same pre-formed DHA, from the same original source in the food chain. It is the standard vegetarian route to DHA.
