Plant-Based Omega-3: Why Walnuts Lead Every Other Nut
Short answer: among nuts, walnuts carry far more plant-based omega-3 than anything else โ€” roughly 2.5 g of ALA per 28 g of kernel, against about 0.3 g for pecans, the next highest. Among plant foods generally, flaxseed and chia carry more still. This guide explains what that actually means, and what it does not. There are three omega-3s, and they are not interchangeable Almost every confusing claim about omega-3 comes from treating one word as if it described one nutrient. It describes three, and they behave differently. (If you are new to the category entirely, start with what is walnut butter.) Omega-3 Where it comes from What it does ALA (alpha-linolenic acid) Plants โ€” walnuts, flaxseed, chia, mustard and canola oil An essential fatty acid. The body cannot make it, so it has to come from food. EPA Oily fish, algae The body converts a small share of ALA into EPA. DHA Oily fish, algae Conversion from ALA is very limited. Algal oil supplies it directly. The honest position on conversion: studies generally put ALA-to-EPA conversion in the range of roughly 5โ€“10%, and ALA-to-DHA at under 1%. So a plant-based diet high in ALA is not the same thing as eating oily fish, and anyone telling you otherwise is selling something. If you specifically want pre-formed DHA without fish, algal oil is the vegetarian route. What ALA is, though, is an essential nutrient in its own right โ€” one that most Indian diets are short on, because the everyday cooking oils are dominated by omega-6. It is not a narrow lead over a crowded field; it is roughly eight times the next nut. If you are choosing a nut for omega-3, the choice is essentially made for you. The reverse is also worth stating plainly, because it is the single most useful fact in this article for anyone standing in a supermarket aisle: peanut butter is not an omega-3 food. Peanuts carry only trace ALA. Peanut butter is a perfectly good source of protein and it is cheap, and both of those are real advantages โ€” but omega-3 is not on the list. Flax and chia are excellent, inexpensive sources of ALA and if you are eating them, keep eating them. What flax and chia are not is convenient. Whole flaxseed passes through largely undigested, so it has to be ground, and ground flax oxidises quickly and needs refrigeration. Chia needs soaking or it clumps. Both are ingredients you have to remember to use. This is the practical case for walnut butter rather than a nutritional one, and it is worth being clear about which is which. A jar of walnut butter is a food you eat because you want to โ€” on toast, in oats, off a spoon โ€” not a supplement you have to remember. Nutrition that gets eaten daily beats better nutrition that sits in a cupboard. That is the whole argument, and it is enough. What this means for an Indian kitchen Indian cooking oils skew heavily towards omega-6 โ€” refined sunflower, soybean and groundnut oil all do. Omega-6 is not harmful in itself, but the ratio between omega-6 and omega-3 in a typical diet has drifted a long way from where it sits in most traditional cuisines. Adding an ALA source is a more realistic fix than removing the oils. Mustard oil is the useful exception among Indian oils โ€” it carries meaningful ALA, which is one reason it holds up better than its reputation suggests. It depends on how much walnut is actually in it, which is why the percentage on the label matters more than the word on the front. It is a peanut butter with a walnut lift, and a good everyday jar, but it is not an omega-3 product. If ALA is what you are shopping for, the walnut butters are the ones to look at. Both are good; the one you actually eat is the one that counts. How much walnut butter gives a useful amount of ALA? A 28 g serving โ€” about two tablespoons โ€” of our 75% Walnut Butter supplies roughly 1.9 g of ALA. The Unsweetened jar, at 85% walnut, supplies about 2.1 g. Does roasting or grinding destroy omega-3? Heat and light degrade ALA over time, which is why we stone-grind cold over 24 hours rather than using high-speed industrial grinders that heat the paste. Store an opened jar away from direct sunlight and use it within a couple of months.
